Running Cadence: What the Science Actually Says
Running cadence is the most useful form lever you have, but 180 spm is a myth. Here's what the research shows, how to find your number, and how to change it.
Of all the things you can change about how you run, running cadence is the one that actually moves. Foot strike is hard to alter deliberately and tends to snap back. Hip strength takes months. But cadence, the number of steps you take per minute, responds within a single run, and it quietly changes almost everything downstream of it. That makes it the most practical lever most runners have. It also makes it the single most over-prescribed number in the sport, because somewhere along the way “cadence matters” got flattened into “you must hit 180,” and those are very different claims.
What running cadence actually is
Cadence is steps per minute, counting both feet. If you take 85 steps with your right foot in a minute, your cadence is roughly 170 spm, not 85. Some watches report it per leg, which is where a lot of confused people come from, so check what yours is doing before you conclude anything alarming.
The reason cadence matters is not the number itself. It is what the number forces. At a fixed pace, speed is stride length multiplied by step rate. If you take more steps per minute without running faster, each step has to get shorter. A shorter step means your foot lands closer to underneath your body instead of reaching out in front of it, which is the whole problem behind overstriding. So cadence is a back door. You cannot easily think your foot into landing under you, but you can absolutely take quicker steps, and the foot placement follows on its own.
Cadence is not the goal. It is the handle you can actually grab, attached to the thing you actually want, which is a foot that lands under you rather than out in front of you.
What is a good running cadence?
There is no single correct cadence. A good running cadence is the one that lets your foot land close to underneath your body at your normal training pace, and for most runners that is somewhere between roughly 165 and 185 steps per minute. Taller runners with longer legs tend to sit lower in that range, shorter runners higher, and everyone’s cadence rises naturally as they speed up.
The famous 180 number comes from coach Jack Daniels, who counted stride rates of distance runners at the 1984 Olympics and found almost all of them at or above 180 spm. That observation was real. The conclusion people drew from it was not. Those were elite athletes running very fast, and cadence scales with pace. Copying the step rate of someone racing 5k at close to world-record pace, while you jog an easy 10 minute mile, is copying the output without the conditions that produced it.
So treat 180 as trivia, not a target. The useful question is not “am I at 180” but “am I meaningfully below where I could be, and is my foot reaching out in front of me because of it.”
What the research actually shows
The cleanest evidence here comes from a University of Wisconsin study by Heiderscheit and colleagues, which put 45 recreational runners on a treadmill at a constant speed and had them run at their preferred step rate, then at plus and minus 5% and 10% of it. Because the speed was held fixed, the only thing changing was step rate, which is exactly the comparison you want.
Increasing step rate reduced loading at the hip and knee, and the effect showed up clearly even at the modest 5% increase. The authors’ own framing is worth quoting in spirit: subtle increases in step rate can substantially reduce loading at the hip and knee, which may be useful in preventing and treating common running injuries.
Two things in that sentence deserve emphasis, because they get dropped constantly. The first is subtle. The benefit came from 5 to 10% above each runner’s own preferred rate, not from everyone converging on one number. Push much past 10% and mechanics start getting strange and metabolically expensive. The second is their own preferred rate. The study is an argument for a relative nudge, personalized to you, and not an argument for a universal 180.
That is the honest state of the evidence: a small increase relative to your baseline reliably reduces joint loading. Whether that translates to fewer injuries over years of running is a much harder question, and one the research has not fully settled.
How to measure your cadence
You have three options, in ascending order of hassle.
Count it. Run at an easy, honest training pace for a few minutes until you settle. Then count right-foot strikes for 30 seconds and multiply by four. Do it twice and average. It is crude, free, and perfectly adequate.
Read your watch. Most GPS watches record cadence per run. Look at an easy run, not a race or an interval session, and ignore the first mile while you were still warming up.
Film it. A phone video gets you cadence plus everything else. Film from the side for stride length and foot placement, and from the front or behind for the frontal-plane signs. One caution when comparing numbers across days: cadence changes with pace, terrain, fatigue, and even how much you had for breakfast. Compare like with like. An easy run against an easy run, at similar pace, on similar ground.
How to increase your running cadence
If you decide there is room to move, the method matters more than the target.
Take 5%, not 15%. Multiply your current cadence by 1.05 and use that. If you run at 162, aim for 170. That is the range where the research found benefit and where the change still feels like running rather than like an impression of running.
Use a metronome or music. A free metronome app set to your target, or a playlist at the matching BPM, does the work that conscious effort cannot. Your legs will sync to an external beat far more willingly than to a thought.
Work in short doses. Two to four minutes at the higher cadence, then back to normal, a handful of times inside an easy run. Trying to hold a new step rate for a whole hour just teaches you that it is exhausting. Short intervals let the pattern bed in without wrecking the run.
Keep the pace the same. This is the part people get wrong. Higher cadence at the same pace means shorter steps. If you speed up to hit the beat, you have just run harder and changed nothing about your mechanics.
Give it weeks. Somewhere between four and eight weeks of intermittent practice, the new rate starts showing up on its own without the metronome. That is the point of the whole exercise.
Cadence is a lever, not a fix
Here is where cadence gets oversold. Quicker steps change where your foot lands. They do not build the hip strength that controls your leg once it gets there. If your pelvis dips on every stance because the glute medius is not holding the line, a metronome will not fix that. If one side is measurably weaker than the other, faster steps just distribute the same left/right imbalance over more of them.
The pattern that holds up across almost every running form question is the same: form signals tell you where to point your strength work, and the strength work is what actually changes the pattern for good. Cadence is unusual only in that it also gives you something to do this week while the strength work catches up.
Keep it honest
A few limits worth stating plainly. Cadence is a screening signal, not a diagnosis, and a number outside the typical range is not evidence that something is wrong with you. Plenty of durable, efficient runners sit at 165 and always have. If your running feels good and you are not getting hurt, a low-ish cadence is not a problem in search of a solution.
Changing cadence is also not a treatment. If you have pain, that is a conversation for a physio or sports doctor, not a metronome app. And if you are chasing a specific number because a video or a watch told you to, remember that a single 2D camera carries real measurement error, and that the useful comparison is almost always you against your own baseline rather than you against a benchmark.
